Early Risers
The circadian case for rising early — cortisol timing, morning light, and why a regular sleep schedule outpredicts sheer sleep duration. Plus the quiet edge of living on the equator.
My son and I are both natural early risers. We're up before 6 a.m. — no alarm, most days. In Medellín that puts us within minutes of sunrise nearly every day of the year.
I'm 44, and I run my biohacking on measurement and a medically supervised protocol. Rising early isn't special because of the number on the clock — what matters is what the body does in the first hour after waking, and whether the schedule lines up with the day. The levers are circadian alignment, morning light, and consistency. None of them require cutting sleep.
The first 45 minutes
You don't go from asleep to fully online in one step. There's a defined transition: the cortisol awakening response. Cortisol rises roughly 38–75% in the 30–45 minutes after you wake — the body mobilizing energy for the day, not a stress spike. It fires whenever you wake. But it rides on top of a circadian cortisol rhythm that peaks in the early morning, so waking in that window means your awakening surge and your natural peak arrive together.
Light sharpens the signal. Early bright light suppresses melatonin and raises alertness, and one experiment found that moving from dim to bright morning light raised cortisol by more than 50%. Morning light also advances the circadian clock: melatonin then ramps up roughly 12–16 hours later, which is part of why consistent morning light tends to pull the next night's sleep earlier.
The loop is simple and repeatable: wake, get light, same time tomorrow.
Regularity beats duration
This is the counterintuitive part. Most sleep advice is about hours. Timing may carry more information. A UK Biobank study tracked about 60,000 people with an objective measure of sleep regularity. The most regular sleepers had roughly 20–48% lower all-cause mortality than the least regular — and in that cohort, regularity predicted mortality more strongly than sleep duration did.
It's an observational cohort, so it shows association, not proof that irregular timing itself shortens life. And duration still matters — this isn't a license to sleep five hours on a tidy schedule. The narrow, useful read: adequate sleep at random times isn't the same as adequate sleep at a fixed one.
Regularity means consistent timing, and the part of it I find easiest to hold is a fixed wake time. Bedtime gets hijacked by work, travel, and life; a fixed wake time gives the clock one dependable anchor, and morning light reinforces it. My first sleep target isn't a perfect bedtime — it's a repeatable morning.
You don't need to be a born lark
Some people are wired early; that doesn't lock everyone else into late. Using genetic variants tied to sleep timing, Mendelian-randomization research found evidence consistent with a causal effect: a genetically earlier sleep midpoint — on the order of an hour — was linked to lower risk of major depression. It's genetic inference, not a trial that shifted anyone's schedule.
Read it narrowly: this is about major-depression risk specifically, not a promise that one early morning fixes mood, and not proof that manually moving your schedule buys the same effect. What it does suggest is that circadian timing is worth taking seriously — and timing isn't set by inherited preference alone. Morning light, a consistent wake time, and aligning your schedule with the actual day are all things you can change.
The equator is a circadian variable
Here's what Medellín adds for free. We sit about 6° north of the equator. Daylight stays near 12 hours all year, and sunrise barely moves off 6 a.m. — January, June, October, roughly the same.
At higher latitudes the solar morning slides by hours across the seasons: the alarm stays fixed while sunrise doesn't, so the same wake time lands well after sunrise in one season and long before it in another. Near the equator, waking at 6 means meeting about the same point in the solar day every day. Morning light arrives on a stable schedule; darkness follows on one.
It doesn't make anyone immune — screens and erratic routines still disrupt timing. But the environment hands you a steady daily reference instead of a moving target, which makes a regular schedule easier to keep. I won't stretch that into a longevity claim; no study links where you live to a longer life through this. It's just one less thing working against your clock.
